Are Compound Exercises Enough to Build Your Arms?

If your program already has bench presses, overhead presses, rows, pull-ups and pulldowns, you are training your arms. The question is whether you are training them enough to build the biggest biceps and triceps your genetics and effort will allow.

The short answer: compound exercises can absolutely build your arms. For beginners, and for lifters who care more about overall strength and efficiency than maximum arm size, they may be enough. But if arm growth is a real priority, relying on compounds alone is usually leaving some useful stimulus on the table.

That does not mean you need a two-hour “international chest and arms day” featuring seventeen curl variations and a spiritual awakening at the cable stack. It means understanding what compounds do well, where they can fall short, and when a small dose of direct work earns its place.

Do Compound Exercises Actually Train Your Arms?

Yes. Multi-joint exercises involve movement at more than one joint, which means several muscle groups contribute to the lift. A chin-up or pulldown trains the back while the elbow flexors—including the biceps—help bend the elbow. A bench press or overhead press trains the chest and/or shoulders while the triceps help extend the elbow.

That arm involvement is not merely theoretical. Research comparing multi-joint and single-joint training has shown that both approaches can increase arm muscle size. In one 10-week study, untrained men performing lat pulldowns or biceps curls achieved very similar increases in elbow-flexor muscle thickness: roughly 6% in both groups. Strength improvements were also similar when assessed with an elbow-flexion test.

Another study compared a multi-joint program with the same program plus single-joint exercises. Both groups improved substantially, and most measured outcomes did not differ significantly. This is useful evidence against the idea that your biceps somehow switch off the moment you touch a pull-up bar.

So Why Do Bodybuilders Still Do Curls and Triceps Extensions?

Because “compounds work” and “compounds are always optimal for every muscle” are two very different statements.

A compound lift distributes the job across several muscles. That is one reason it is so efficient. But the muscle you want to grow is not necessarily the muscle that limits the set. During a row, your upper back, grip, technique or cardiovascular discomfort might end the set before your elbow flexors receive all the work they could tolerate. During a bench press, your pecs or shoulders may become the bottleneck before your triceps are fully cooked.

Single-joint exercises remove some of that competition. A curl lets you train elbow flexion without needing your lats to keep up. A triceps extension lets you add elbow-extension work without piling more pressing fatigue onto your chest and shoulders.

A 2023 systematic review and meta-analysis comparing single-joint and multi-joint resistance exercises found broadly similar overall hypertrophy outcomes between approaches. Importantly, the authors also noted that individual studies and related evidence suggest single-joint exercises may preferentially develop particular muscular subdivisions. In plain English: compounds can grow the muscle, but targeted exercises may help you develop it more completely.

Biceps: Are Rows and Pull-Ups Enough?

For some people, yes—especially early in training. Pull-ups, chin-ups, pulldowns and rows all involve elbow flexion, so your biceps, brachialis and brachioradialis contribute.

But there are three reasons direct curls can still make sense.

1. Your back often gets priority

Good back training usually means trying to make the back musculature do a large share of the work. Lifters are routinely told not to turn every row into a curl. That is sensible for back development, but it also tells you something: a technically good back exercise is not designed primarily to maximise biceps loading.

2. Curl variations let you manipulate arm position

With direct work, you can choose exercises that train the elbow flexors under different conditions. Incline curls, preacher curls, cable curls and hammer curls are not identical. You do not need all of them in one session, but exercise selection gives you more control over where the stimulus goes.

3. Extra biceps volume can be cheap

A few hard sets of curls create far less whole-body fatigue than adding several more sets of heavy rows or chin-ups just to increase biceps work. If your back already has enough volume, doing more compounds solely for your arms can be a bad trade.

Triceps: Can Pressing Build Big Triceps?

Pressing is excellent triceps training. Bench presses, close-grip presses, dips and overhead presses all require elbow extension, and plenty of lifters build respectable triceps before they ever become serious about isolation work.

But the triceps has three heads, and exercise mechanics can influence how they are challenged. The long head crosses the shoulder joint, making shoulder position relevant to its function and length. This is one reason overhead triceps extensions are such a useful complement to pressing: they expose the long head to a different training position than most presses.

If your goal is simply “stronger pressing and generally muscular arms,” presses may cover much of what you need. If your goal is “make my sleeves file a workplace safety complaint,” some direct elbow-extension work is a very reasonable addition.

What Does the Research Really Say?

The evidence is less dramatic than gym arguments make it sound.

In untrained lifters, studies often find that multi-joint exercises alone can produce substantial arm growth, and adding isolation exercises does not always produce a statistically significant advantage. A 2013 trial, for example, found no clear additional benefit in upper-arm muscle size or strength from adding single-joint work to a multi-joint program over 10 weeks.

An eight-week study in untrained men similarly found strong improvements in both groups. Most performance and body-composition outcomes were not significantly different, although flexed arm circumference increased more in the group that added single-joint exercises (5.2% versus 4.0%). That result should not be treated as the final word—arm circumference is not the same as direct imaging of individual muscles—but it fits the practical idea that direct work can add something without making compounds useless.

The broader evidence suggests there is no universal hypertrophy law saying isolation exercises always beat compounds or vice versa. Exercise selection is a tool. Your goal, training age, available time, fatigue and current program determine which tool earns space.

Who Can Get Away With Compounds Only?

Beginners. If you have just started lifting, nearly everything is a new stimulus. A well-designed routine built around presses, rows, pulldowns and other basics can grow your arms while you learn technique and build general strength.

Minimalists. If you train two or three times per week and need maximum return per minute, compounds are hard to beat. You can train your chest, back, shoulders and arms simultaneously rather than assigning a separate exercise to every anatomical postcode.

Lifters who do not prioritise arm size. You are allowed to have goals other than owning the circumference of a small tree. If arms are secondary, indirect work may be perfectly adequate.

People already getting excellent arm growth. Do not add exercises because the internet says your program looks too simple. If your arms are growing at a rate you are happy with, the burden of proof is on the extra volume.

Who Should Add Direct Arm Work?

If your biceps or triceps are lagging behind the rest of your physique, direct training becomes more attractive. The same applies if arm size is one of your main aesthetic goals, your compounds are limited by other muscles, or your chest and back already receive enough volume.

Intermediate and advanced lifters also have less room for accidental progress. Once the beginner gains slow down, more deliberate exercise selection and volume distribution can matter.

How Much Direct Arm Work Do You Actually Need?

You probably need less than the average social-media arm workout suggests.

If you already perform plenty of hard pulling and pressing, start with roughly 4–8 direct sets per week for biceps and 4–8 for triceps, split across two or more sessions if convenient. Treat that as a practical starting range, not a biological commandment. Your compound work contributes to the total training stress on those muscles, even though a set of bench press is not necessarily equivalent to a set of triceps extensions.

Keep most sets close enough to failure that they are genuinely challenging while preserving technique. You do not need to annihilate your elbows or turn every curl into a full-body interpretive dance.

A Simple Compound-Plus-Arms Setup

A balanced upper-body session could look like this:

  • Bench press: 3 hard sets
  • Pull-up or pulldown: 3 hard sets
  • Row: 3 hard sets
  • Overhead press: 2–3 hard sets
  • Biceps curl: 2–3 hard sets
  • Overhead triceps extension or cable extension: 2–3 hard sets

That is not the only valid structure. The point is that direct arm work can be an accessory rather than the centre of the universe. You get the efficiency and strength benefits of compounds, then use a few targeted sets to cover the muscles you particularly want to grow.

Should You Do Compounds or Isolation Exercises First?

Usually, put the exercise you care most about performing well earlier in the session. If your main goal is improving your bench press, do not pre-fatigue your triceps with extensions first. If arm growth is the highest priority, occasionally placing curls or extensions earlier can be reasonable.

For most general hypertrophy programs, compounds first and isolation work later is a clean default. It lets you perform technically demanding, heavily loaded exercises while fresh and then finish with targeted work that requires less systemic effort.

The Bottom Line

Compound exercises are enough to build your arms. They are not necessarily enough to maximise them.

Rows, chin-ups and pulldowns train the elbow flexors. Bench presses, dips and overhead presses train the triceps. If you are a beginner, a minimalist or simply not obsessed with arm size, that indirect work may deliver everything you need.

If bigger arms are a priority, however, a few weekly sets of curls and triceps extensions are a low-cost way to add targeted volume, train muscles in positions your compounds may not emphasise, and reduce the need to add more fatiguing presses and pulls.

Build the program around big movements. Then use isolation work like seasoning: enough to make the meal better, not enough to convince your elbows they have been personally betrayed.

FAQ

Can pull-ups replace biceps curls?

Pull-ups and especially chin-ups can build the elbow flexors, but they also heavily involve the back. If maximum biceps growth is your goal, adding some curls gives you a more direct way to accumulate biceps-focused training.

Can bench press replace triceps extensions?

Bench pressing trains the triceps effectively, but extensions can complement pressing by providing targeted elbow-extension work and allowing exercise positions that differ from a press. They are particularly useful when you want more triceps volume without more chest and shoulder fatigue.

Do beginners need isolation exercises?

No. Beginners can make excellent progress with a simple compound-focused program. Isolation work is optional and can be added gradually when a specific muscle becomes a priority.

Are isolation exercises a waste of time?

No. They are simply more specific. Compounds are efficient for training several muscles at once; isolation exercises are efficient for adding targeted work to one muscle without asking several other muscle groups to participate.
