Can Walking Build Muscle? Here’s What It Can and Cannot Do

Walking is having a moment. Step counts are everywhere, incline treadmills are packed, and somebody on your feed is almost certainly explaining that 10,000 steps will fix your metabolism, your sleep, your relationship and possibly your Wi-Fi.
But for lifters, there is a more specific question: can walking build muscle?
The short answer is: sometimes, a little, for some people. Walking can challenge muscle enough to create adaptation when you are untrained, older, returning from inactivity, walking steep hills or carrying extra load. But ordinary walking is not a serious replacement for resistance training if your goal is maximum hypertrophy.
That distinction matters. Walking is excellent. It just does not need a fake résumé.
Does Walking Build Muscle?
Muscle growth requires a training stimulus that is sufficiently challenging. Resistance training makes that easy because you can progressively add load, reps, sets or harder exercises. Walking is different: once your body is accustomed to moving your own bodyweight across flat ground, the muscular demand becomes relatively modest.
That is why an experienced lifter should not expect a daily stroll to suddenly add centimetres to their quads. Your legs have already adapted to far greater forces in squats, leg presses, lunges and deadlifts.
For a sedentary beginner, however, walking can be a meaningful jump in activity. The calves, quadriceps, hamstrings and glutes repeatedly produce force over hundreds or thousands of steps. That can improve muscular endurance, coordination and work capacity, and in low-capacity populations may contribute to maintaining or modestly improving muscle tissue.
So the answer depends less on whether walking is technically “exercise” and more on a classic training question: is it hard enough relative to what your muscles are already used to?
Why Normal Walking Has a Muscle-Building Ceiling
Your body is annoyingly good at becoming efficient. That is brilliant for survival and mildly inconvenient when you want cartoon quads.
Normal walking generally uses low forces compared with resistance exercise. You repeat those forces many times, which makes walking excellent for endurance and energy expenditure, but repetition alone does not guarantee hypertrophy. If it did, supermarket workers would all need custom-fit trousers.
As you become fitter, the same route becomes easier. Your heart rate may fall, your perceived effort drops and your muscles need to recruit less relative effort to complete each step. Without some form of progression, the growth stimulus plateaus.
This is one reason the latest American College of Sports Medicine resistance-training guidance continues to emphasise resistance exercise for hypertrophy. The 2026 position stand highlights weekly resistance-training volume as a key variable for muscle growth, with roughly 10 sets per muscle group per week offered as a useful hypertrophy target rather than prescribing walking as the primary growth tool.
Who Might Actually Build Some Muscle From Walking?
1. Complete Beginners
If you have spent years doing very little activity, almost any meaningful increase in loading can create adaptation. Regular brisk walking can make the calves and thighs work considerably more than your previous baseline.
Will it build legs like a squat program? No. Can it make an inactive person more capable and potentially contribute to early lower-body adaptation? Absolutely.
2. Older Adults and People Returning From Inactivity
The relative challenge matters here too. A task that is trivial for a trained 25-year-old can represent substantial muscular work for an older or deconditioned person.
Walking is especially useful because it is accessible, repeatable and easy to scale. Even where the hypertrophy effect is limited, improving walking capacity can make daily life easier and help someone tolerate more demanding resistance work later.
Importantly, evidence consistently shows that resistance training is much more dependable for increasing muscle size in older adults. A 2024 systematic review and meta-analysis found significant increases in muscle size and muscle-fibre area after resistance training in adults aged 65 and over. Translation: walk because walking is excellent, but lift if preserving or building muscle is a priority.
3. People Walking Hills or Steep Inclines
Now things get more interesting.
Walking uphill increases the force demands on the lower body, particularly around the hip, knee and ankle. Your glutes and calves suddenly have to contribute more than they do while wandering around a flat shopping centre pretending not to see the supplement kiosk.
Incline walking can therefore provide a stronger muscular stimulus than flat walking. For beginners, that may be enough to create some growth. For trained lifters, it is still better viewed as conditioning and supplementary leg work rather than a primary hypertrophy exercise.
4. People Carrying Load
Add a weighted backpack and walking becomes rucking. The extra load raises the demand on your legs and trunk and gives you an obvious progression variable: weight.
That does not magically turn rucking into squatting, but it pushes the activity further along the strength-endurance spectrum. Conveniently, we will tackle rucking properly in another article because there is enough nuance there to deserve more than one paragraph and a military-looking backpack.
What About Blood-Flow-Restriction Walking?
There is an interesting exception to the “walking does not build much muscle” rule: walking combined with blood-flow restriction (BFR).
In one controlled study, low-intensity walking alone produced no change in muscle size or strength over three weeks, while walking performed with blood-flow restriction increased thigh muscle size and strength. Another study in older adults found increases in thigh muscle cross-sectional area and volume after 10 weeks of BFR walking, while conventional walking did not produce those muscle-size changes.
That is scientifically interesting because it demonstrates an important principle: walking can become hypertrophic when you substantially change the muscular stimulus.
It is not, however, a reason to buy random tourniquets and strangle your thighs on the treadmill. BFR requires appropriate equipment, pressure selection and sensible screening. If you want to use it, learn the method properly and seek qualified guidance where appropriate.
Walking vs Resistance Training for Muscle Growth
If hypertrophy is the goal, this comparison is not particularly close.
Resistance training gives you direct control over the variables that drive progression. You can load a squat heavier. Add reps to a split squat. Add a set to leg extensions. Increase the range of motion on a calf raise. You can repeatedly make the target muscle perform harder work.
Walking gives you fewer levers. You can walk faster, farther, uphill or under load, but at some point the activity becomes more cardiovascular or endurance-oriented rather than an efficient way to continue increasing mechanical demand on a specific muscle.
That does not make walking useless for lifters. It means the tools have different jobs.
- Resistance training: primary tool for building muscle and strength.
- Walking: excellent tool for daily activity, cardiovascular health, energy expenditure, recovery and work capacity.
- Incline or loaded walking: harder conditioning that can provide some additional lower-body stimulus.
Can Walking Help You Keep Muscle While Dieting?
This is where walking becomes extremely useful to bodybuilders and recreational lifters.
When calories are reduced, you often want to increase energy expenditure without creating so much fatigue that your lifting quality collapses. Walking is brilliant for that. It is relatively low impact, easy to recover from and can be distributed throughout the day.
Instead of trying to burn every calorie through brutal intervals, you can maintain resistance training, keep protein intake appropriate and use walking to increase overall activity.
Walking is not preserving your muscle because each step is secretly a hypertrophy rep. It helps because it can support the fat-loss process without competing heavily with the training that actually tells your body to retain muscle.
Does Walking Kill Gains?
No. Your muscles do not evaporate because you walked to get coffee.
For most lifters, sensible walking is compatible with muscle growth. Problems are more likely when total endurance volume becomes very high, recovery resources are poor, calorie intake is insufficient, or hard cardio is repeatedly placed around demanding leg sessions.
A few thousand extra steps are not the enemy. In fact, maintaining a consistent activity level can make calorie intake and bodyweight management more predictable.
If you are currently doing almost no walking, increase gradually rather than going from 3,000 steps to 25,000 because your smartwatch bullied you.
How Lifters Should Use Walking
Keep Your Baseline Consistent
A reasonably stable daily step range makes activity easier to manage. There is no magical universal step number. Your schedule, training, occupation and recovery matter more than worshipping 10,000 as though it was discovered on a stone tablet.
Use Easy Walks for Recovery
Easy walking on rest days can get you moving without adding meaningful muscular damage. If your legs are destroyed after training, a relaxed walk may feel better than spending the entire day fused to the couch.
Use Inclines When You Want More Conditioning
Incline treadmill walking lets you raise cardiovascular demand without needing to run. Keep the incline and duration sensible around hard lower-body sessions.
Do Not Replace Leg Training With Steps
If your goal is bigger quads, hamstrings, glutes or calves, train those muscles directly. Walking can complement the program, but “I hit 14,000 steps” is not a substitute for progressive resistance training.
Can Walking Build Calves?
Calves are probably the muscle group most likely to get a meaningful stimulus from ordinary walking because they work on every step. Beginners may notice some development when they dramatically increase their walking volume.
But the same ceiling appears: once you adapt, ordinary walking becomes too easy to keep driving much growth. If calf size matters, loaded calf raises through a large range of motion give you a far more controllable progression strategy.
Can Walking Build Glutes?
Flat walking is unlikely to build substantial glute mass in trained people. Steep uphill walking increases hip-extension demand and makes the glutes work harder, so it is the better option if you want more glute involvement.
Still, compare a treadmill incline with a progressively loaded Romanian deadlift, hip thrust or split squat and the hypertrophy hierarchy becomes fairly obvious.
Can Walking Build Quads?
Again: beginners, older adults and deconditioned people may get some adaptation. Experienced lifters should expect very little quad growth from normal walking.
Walking can make your legs more fatigue-resistant. That is useful. Muscular endurance and muscle size simply are not the same adaptation.

How much should I walk if I want to build muscle?
There is no muscle-building step target. Choose a walking level that supports your health and conditioning without interfering with lifting performance or recovery. Use resistance training as the main hypertrophy stimulus.
Is incline walking better for muscle growth?
Yes, in the sense that it demands more from the lower-body muscles than flat walking. But for trained lifters it is still primarily conditioning, not a replacement for loaded resistance exercises.
Will 10,000 steps a day stop muscle growth?
Not inherently. If you are eating enough, recovering well and progressing your resistance training, 10,000 daily steps can coexist perfectly well with hypertrophy. The relevant issue is your total workload and recovery, not the number itself.
Can I walk on leg day?
Yes. Easy walking is generally fine. If you are doing hard incline walking or long loaded walks, consider separating them from your most demanding leg sessions if performance starts to suffer.
The Bottom Line
Can walking build muscle? It can provide a small growth stimulus when the activity is genuinely challenging relative to your current ability—particularly for beginners, older adults, deconditioned people, or when walking is made harder with inclines or load.
But ordinary walking has a low ceiling for hypertrophy. If you want noticeably bigger legs, progressive resistance training remains the main event.
Use walking for what it does exceptionally well: move more, improve conditioning, support calorie expenditure, manage recovery and stay active without beating yourself into the floor. Then go lift something sufficiently heavy that your quads actually have a reason to file for renovation approval.
