Do You Need to Feel Sore to Build Muscle?

You trained legs yesterday. Today, lowering yourself onto the toilet requires the focus, courage and controlled descent of a bomb-disposal technician. Congratulations: you are sore.

But does that mean the workout built more muscle? And if you wake up feeling completely normal after a session, did you waste your time?

No. You do not need to feel sore to build muscle. Delayed-onset muscle soreness can happen after productive training, but it is not a reliable scorecard for hypertrophy. A workout can stimulate growth without leaving you walking like a newly assembled robot, while a brutally sore session can create plenty of discomfort without delivering superior results.

What muscle soreness actually is

The soreness that appears several hours after training and often peaks one to three days later is called delayed-onset muscle soreness, or DOMS. It is most common after unfamiliar training, a sudden jump in volume, or exercises that place a large eccentric demand on a muscle—the lowering portion of a rep.

Think of your first Romanian deadlift session after months away, a new Bulgarian split squat variation, or suddenly doubling your calf volume because you saw one motivational reel too many. Your muscles are dealing with a stimulus they are not yet accustomed to.

DOMS is associated with exercise-induced muscle damage, inflammation and sensitisation of pain receptors. Importantly, the amount of soreness you feel does not provide a clean measurement of how much damage occurred, and muscle damage itself is not the same thing as muscle growth.

Why soreness feels like proof of progress

Soreness is emotionally convincing. You can feel it every time you move, so it seems like hard evidence that the workout “worked.” Muscle growth, meanwhile, happens slowly and cannot be detected in the mirror after one session unless the gym lighting has achieved divine intervention.

That creates a tempting but faulty chain of logic:

Hard workout → soreness → muscle damage → growth.

The real process is messier. Productive resistance training creates mechanical tension and a meaningful training stimulus. Over time, with enough recovery and nutrition, the body adapts by becoming stronger and potentially adding muscle tissue. Soreness may accompany that process, especially when training is new, but it is not a required link in the chain.

Muscle damage and muscle growth are not the same thing

Exercise-induced muscle damage has long been proposed as a possible contributor to hypertrophy. However, the evidence does not support the idea that you need to maximise damage to maximise growth. Excessive damage can temporarily reduce strength, range of motion and training quality, making it harder to perform productive work in the following sessions.

Research has also shown that measurable hypertrophy can occur in the absence of notable soreness or eccentric muscle-damage markers. In other words, muscle can grow without sending you a painful push notification.

This matters because chasing soreness often encourages poor programming: unnecessary exercise rotation, huge volume spikes, slow eccentrics on everything, and novelty for novelty’s sake. These methods can make you sore, but soreness is a very easy outcome to manufacture. A hundred walking lunges after six months without lunges will do the job. That does not make it the smartest hypertrophy session.

Why you become less sore from the same workout

When you repeat a training stimulus, the body becomes better at handling it. This is commonly called the repeated-bout effect. The same workout that left you crippled in week one may produce only mild soreness by week four, even though you are now lifting more weight with better technique.

That reduction in soreness is generally a sign of adaptation—not proof that the exercise has stopped working. Your muscles, connective tissues and nervous system have become more familiar with the task. This allows you to recover more predictably and train with higher quality.

If soreness were mandatory for growth, effective programs would need to become increasingly chaotic just to keep you hurting. Thankfully, progressive overload works better than exercise roulette.

Can soreness still tell you anything useful?

Soreness is not useless; it is simply limited.

It can show that a muscle experienced an unfamiliar stress

If you introduce a new movement and feel the intended muscle mildly sore afterward, that can offer some reassurance that the area was loaded. It does not prove perfect technique or guarantee growth, but it may be one small piece of feedback.

It can help reveal poor fatigue management

If you remain severely sore every week, your volume, exercise selection or progression may be too aggressive. Persistent soreness that reduces performance is a reason to review the program, not a trophy to polish.

It can highlight uneven loading

If one side of your body is consistently much sorer than the other, technique, mobility or load distribution may deserve attention. Soreness alone cannot diagnose the issue, but it can prompt a useful check.

The key is to treat soreness as background information—not the headline metric.

What should you track instead?

If your goal is muscle growth, use indicators that reflect repeatable training quality and long-term adaptation.

1. Performance over time

Are you gradually adding reps, load or high-quality sets while maintaining technique? You do not need to break a personal record every session, but your training log should show an upward trend over months.

For example, moving from 70 kilograms for eight controlled reps to 75 kilograms for eight controlled reps is useful evidence. “My chest hurt when I sneezed” is less useful evidence.

2. Proximity to failure

Most hypertrophy work should be challenging enough that the target muscle is meaningfully recruited. You do not need to take every set to absolute failure, but regularly finishing sets with ten easy reps still available is unlikely to make efficient use of your time.

For many working sets, ending roughly one to three good reps from failure is a practical target. The exact requirement varies with the exercise, load, training status and total program.

3. Stable technique and range of motion

Progress only counts when the exercise remains recognisable. Adding ten kilograms while turning a controlled squat into a shallow good morning is not the same adaptation.

Track whether you can use a consistent range of motion, control the eccentric, and keep tension where intended. Technique does not need to look laboratory-perfect, but it should be repeatable enough that your logbook comparisons mean something.

4. Weekly training volume you can recover from

Muscle growth requires enough hard work, but more is not automatically better. The productive dose is the amount that stimulates adaptation while allowing performance to recover before the next relevant session.

If adding sets causes your reps, loads, sleep, motivation and joint comfort to collapse, you have not discovered a secret hypertrophy shortcut. You have discovered fatigue.

5. Body measurements and photos

Use consistent conditions: similar lighting, camera angle, time of day and hydration. Compare measurements over several weeks or months, not after one carb-heavy dinner and an optimistic pump.

6. Recovery and readiness

You should generally be capable of training the muscle productively again when its next session arrives. Mild residual soreness may be fine. Severe pain, major strength loss or altered movement is a sign to reduce or modify the workload.

How sore is too sore?

Mild or moderate DOMS is usually manageable. You might feel stiff during the first few warm-up sets and then move normally. Severe soreness is different. Warning signs include:

  • pain that significantly changes your technique;
  • a large drop in strength that persists for several days;
  • swelling, bruising or sharp localised pain;
  • difficulty performing normal daily activities;
  • soreness that repeatedly prevents the next planned session.

Sharp pain, sudden pain during a rep, major swelling, weakness or symptoms that feel abnormal should not be dismissed as ordinary DOMS. Training discomfort and injury are not interchangeable.

Should you train a muscle while it is sore?

It depends on severity and function.

If soreness is mild, your range of motion is normal and performance is close to baseline, training may be reasonable. A thorough warm-up often reduces the sensation. You can also adjust exercise selection or load if needed.

If soreness is severe enough to distort technique or substantially reduce force production, another recovery day is usually the smarter option. Training through it may simply produce low-quality volume and extend fatigue.

Remember: the goal is not to prove toughness to an empty squat rack. The goal is to accumulate productive training across weeks and months.

How to reduce unnecessary soreness without reducing gains

Progress volume gradually

Do not jump from six weekly sets for a muscle to twenty because a spreadsheet called it “optimal.” Add work in small steps and assess performance and recovery.

Keep exercises stable long enough to adapt

Changing every movement each week repeatedly exposes you to unfamiliar stress. Maintain a core group of exercises long enough to practise, progress and evaluate them.

Avoid making every eccentric painfully slow

Control the lowering phase, but there is rarely a need to turn every rep into a ten-second documentary. Extremely slow eccentrics can add fatigue and discomfort without guaranteeing extra growth.

Eat and sleep like recovery matters

Adequate protein, total energy, carbohydrates, hydration and sleep support training performance and recovery. No supplement can fully compensate for treating bedtime as an optional side quest.

Use active recovery sensibly

Light movement, easy cycling, walking or gentle mobility may temporarily improve how you feel. They are not magic DOMS erasers, but they can make stiffness more tolerable without adding meaningful fatigue.

The bottom line

You do not need to be sore to build muscle. DOMS mainly tells you that your body experienced a stress it was not fully accustomed to. It does not reliably tell you how effective the session was, how much muscle you will gain, or whether your program is superior.

A productive hypertrophy program should make you stronger, improve your execution, expose the target muscles to challenging work and allow you to recover well enough to repeat the process. Some sessions will leave you sore. Others will not. Neither outcome deserves a standing ovation by itself.

Judge your training by what improves over time—not by whether stairs become your mortal enemy.

Frequently asked questions

Can you build muscle with no soreness at all?

Yes. Muscle growth can occur without noticeable soreness. Consistent progressive resistance training, sufficient effort, nutrition and recovery matter far more than DOMS.

Does more soreness mean more muscle growth?

No. Greater soreness may simply reflect novelty, excessive eccentric work, a sudden volume increase or individual sensitivity. It does not reliably predict greater hypertrophy.

Why am I never sore after training?

You may be well adapted to your program. That is not automatically a problem. Check whether sets are challenging, technique is consistent and performance is progressing. If all three are true, there is no need to manufacture pain.

Why am I sore after every workout?

Common reasons include constantly changing exercises, progressing too quickly, excessive volume, poor recovery or repeatedly training beyond what you can tolerate. Review the overall program rather than treating permanent soreness as a badge of honour.

Is a workout ineffective if I do not feel a pump either?

No. A pump can be enjoyable and may confirm that a muscle was active, but it is also influenced by rep range, rest periods, carbohydrates, hydration and exercise selection. Neither pump nor soreness is required for growth.
