So, does rucking build muscle? The honest answer is: it can build or maintain some muscle in the right people, but it is not a replacement for progressive strength training. Rucking is excellent for conditioning, work capacity, calorie burn, lower-body endurance and general toughness. For serious hypertrophy, it is a supporting actor. A useful one. Unlike normal walking, it increases the demand on your legs, glutes, trunk, shoulders and cardiovascular system because you are moving your bodyweight plus the extra load.

That is the appeal. You take an ordinary walk and make it more demanding without needing a barbell, gym membership or the emotional violence of hill sprints.

Does Rucking Build Muscle?

Rucking can help build muscle if the load is challenging relative to your current fitness level. Beginners, older adults, deconditioned people and lifters returning after time off may see some improvements in leg, glute, calf, trunk or upper-back muscle from loaded walking. Their muscles are not used to producing force repeatedly under load, so rucking can be a new enough stimulus to matter.

For trained lifters, the muscle-building ceiling is lower. If you already squat, lunge, hinge, leg press and calf raise with proper progressive overload, rucking will not magically out-hypertrophy your gym work. How Heavy Should Your Ruck Be?

Start lighter than your ego wants. A good beginner starting point is roughly 5–10% of bodyweight, or simply 5–10 kg for many people. If you are larger, stronger and already training, you might progress beyond that. But the goal is not to immediately transform your backpack into a portable regret machine.

Progress one variable at a time:

  • Add frequency.
